But drastically reducing carbs yields many more drawbacks than possible benefits. Not Consuming Enough Fats: Even people who understand the importance of fats in the diet sometimes unknowingly reduce fats way too much when cutting. Therefore, it is important to pay special attention to fat intake to ensure that you are getting the optimal quantity and types of fat. They are important for metabolic function, skin health, immune health, and many other things. Essential fatty acids, especially omega- 3 fatty acids, are largely responsible for many of these benefits. Fish oil, which contains the omega- 3 acids DHA and EPA, can provide some outstanding benefits for anyone trying to get the best possible body for summertime. However, it would be rather easy to find one who did not actually consume enough. The biggest reason this happens comes from relying on thirst. In many people, the thirst mechanism is not a reliable measure of when water is needed. As a general rule, your urine should stay clear or a very light yellow. If it starts to significantly darken, it could be a sign of dehydration. Water: The Macronutrients: Here we will briefly cover the macronutrients, their role in the body, and basic consumption guidelines. Protein: Proteins are made up of amino acids, and are used to build nearly every tissue in the body, including muscle. There are 2. 0 main amino acids, 1. Therefore, if you are lacking in just 1 essential amino acids, results can be hindered. To ensure that you get all necessary amino acids, consume a variety of protein sources, ideally with one of those being from meat. For a 2. 00 lb person, this is 2. With proper nutrient timing, muscle mass can often be built with less. However, slightly higher protein intake offers further benefits for fat loss, including hormonal benefits, increased thermic effect, and better maintenance of muscle mass while on a diet. You have to trudge through hundreds of contradictory nutritional advice (milk is bad for you, milk is the perfect drink, avoid egg yolks, egg yolks are the best part), dodge gimmicky supplement ads (“Effortless six- pack abs in 2 weeks, or your money back!”), and decode vague health information like “Detox your body with a cabbage cleansing to restore your inner spiritual and emotional balance”. Huh? I wasn’t looking for a flash diet or a quick fix. I wanted to do it the hard way. The way that works. It turns out all the more credible sounding articles were bodybuilding related. Unlike articles marketed towards yoga girls and beach body types, bodybuilding articles tend to dive deeper into the biochemistry of food, and focus on the overall diet, rather than focusing on a specific “healthy food” . I’m still waiting for the day a frozen yogurt cleanse becomes fashionable, triggering a new generation of yoga girls with uncontrollable gas. The more I read about bodybuilding, the more there was to learn. I soon found myself reading all about the glycemic index, the role of B vitamins, the effects of omega- 3 on jaw development, formulas for calculating basal metabolic rate, etc. I picked up copies of books like Strength Training Anatomy, Protein Power, and Arnold Schwarzenegger’s The New Encyclopedia of Modern Bodybuilding, where I learned how to properly execute a back double biceps pose, and learned what a protein shake in the 1. It was all fascinating to me. My nightly entertainment quickly degenerated into watching meatheads on You. Tube lift heavy objects while grunting loudly. I was so into my videos that one night my girlfriend had to subtly suggest we watch something less testosterone- charged, like The Notebook. We compromised and ended up watching Food, Inc. Looking back, it’s kind of amusing that I became so fascinated with a hobby such as bodybuilding. Although I’ve lifted weights for years, I never thought I’d have anything in common with bodybuilder types. But actually its appeal (at least to me) has a lot in common with gaming and general nerd stuff. Watching your body change is like leveling up, and pre- packed meals are like health potions. Following a consistent diet plan allows me to do things like A/B test foods and their effectiveness. Tracking metrics like meal timing and proportions means I know exactly what day and time I will run out of chicken in my fridge. Bodybuilders are really just body hackers. Okay maybe I’m stretching it a bit. But this is how I justify my quick downward spiral into meathead land. What to Eat. One thing I noticed right off when doing my research is that all bodybuilders eat the same few foods. If you go over to bodybuilding. At first it was a weird concept to go from eating whatever I wanted to eating only 1. But actually in an industry filled with noise and drowning in misinformation, this stroke of clarity was what I needed to get started. Here are the foods that all bodybuilders eat over and over: Protein sources: 9. Tilapia. Egg whites. Whey protein. Salmon (this is both a protein and fat source)Carb sources: Brown rice. Sweet potatoes. Oatmeal. Ezekial bread. Fat sources: Almonds. Avocados. Fish oil. Flaxseed oil. Vegetables: Broccoli. Spinach. Asparagus. Kale. There are a thousand reasons why these few foods are popular among bodybuilders, so I’ll mostly summarize. Protein. Chicken breast and tilapia are going to be your main sources of protein because they are lean, easy to cook, and not too expensive. You could also try turkey, halibut, or other lean fishes (sole fish, catfish, tuna, etc.), but I find that each have their respective disadvantages. Turkey, if not ground, can be very tough. Halibut is far more expensive than tilapia. Sole fish is generally very fishy, and flaky once cooked. Also since you’ll be mass producing this food, you’ll want something that will last at least a week in your fridge. Just from my anecdotal experience, chicken and tilapia pass the seven- day- old taste test better than other types of meat. Whey protein (which is extracted from cow milk) will also be a staple. It’s popular among bodybuilders because it’s quickly absorbed by the body, making it perfect in a post- workout shake when the body is in an optimal state the utilize the protein. I also recommend having it in the morning as a breakfast shake if you’re too lazy to make eggs. Before bed, I recommend casein protein (thicker and slower absorbing, also extracted from cow milk). Egg whites are also a great source of protein. It has the highest bioavailability of any protein source, which means the body can utilize more of it due to its balance of amino acids. As a comparison, beef is only 8. The main disadvantage of egg whites is that it naturally contains a lot of sodium. Since I don’t add salt to my food, I was surprised when I first calculated my sodium intake, which was on the high side due to egg whites. For vegetarians, vegans, or those watching their cholesterol (fish, lean chicken, and whey protein all contain cholesterol!), I recommend Nutiva Organic Hemp Protein or Life’s Basics Plant Protein (the unsweetened version is better). Hemp protein (extracted from ground up hemp seeds) is amazing stuff – it’s a complete protein, it’s high in fiber, and it’s rich in Omega 3- 6- 9 essential fatty acids. At first when I did my research, I was set on finding a highly isolated plant- based protein, something like Manitoba Harvest Hemp Pro 7. But the fiber and essential fats in hemp is part of what makes it so great, so I actually think the isolated versions take away many of its advantages. If you’re not a vegan, I recommend mixing the hemp protein with whey protein for better bioavailability (hemp is “complete” but still low on certain amino acids, like lysine). If you’re a vegan, I recommend just using Life’s Basics Plant Protein (the pea and brown rice protein fill in the gaps in hemp’s amino acid profile). I use hemp protein twice a day – once in the morning mixed in with whey, and again before bed, mixed in with casein. Beef – I do not recommend eating beef or any kind of red meat. I love a 1. 2 oz ribeye just as much as anyone else, but after looking up the nutrition facts I’ve concluded that you should only eat it on rare occasions, if ever. It has far more cholesterol and saturated fat than chicken or fish, and the visible fat is harder to isolate and remove. If you do eat beef, I recommend it be organic and grass- fed, which is leaner, lower in cholesterol, and higher in omega- 3 than corn- fed beef. The same is true for salmon – if you have the budget for it, I recommend buying wild caught salmon, which contains more omega- 3 and less cholesterol than farm- raised salmon. Here’s a pdf of the leanest cuts of beef. Carbs. Controlling your carb intake is the most important factor in whether you gain muscle or lose fat. Usually the only difference between a gaining diet versus a cutting diet is the increased carb consumption. The best carb sources are whole grain, unprocessed, and high in fiber. Refined carb sources like white rice, pasta, and white bread are not optimal because they have a higher glycemic index (GI) and lower fiber content . How Many Carbohydrates Do You Need : Bodyrecomposition. A perennial question, argument and debate in the field of nutrition has to do with how many carbohydrates people should be eating. While the nutritional mainstream is still more or less advocating a large amount of daily carbohydrate (with fat being blamed for the health problems of the modern world), groups often considered at the . They advocate lowering carbohydrates and replacing them with dietary protein, fat or both. This is a topic that I discussed in some detail in Carbohydrates and Fat Controversies Part 1 and Carbohydrate and Fat Controversies Part 2 and I’d recommend readers take a look at those for a slightly different look at the issue than what is discussed here. Arguments over recommended carbohydrate intake have a long history and it doesn’t appear to be close to ending any time soon. Typical mainstream recommendations have carbohydrates contributing 5. And while I originally wrote it quite a while back (some of you have probably seen it before), it was nice going over it with fine toothed comb for an update. While the majority of it stands up well over time, I was able to make some slight changes to the values, along with removing some original stuff that wasn’t really relevant. Enjoy. Introduction. It’s safe to say that most carbohydrate recommendations that you will see are put in terms of percentages, you should be eating 4. Rather, putting nutrient recommendations in terms of grams per kilogram or per pound is generally more valid (with one exception I discuss below). The percentages are simply meaningless without knowing how many carbohydrates are being provided in terms of gram amounts. In that context, a typical ketogenic/low- carbohydrate diet might contain 0. An average moderate carb diet (such as The Zone or Duchaine’s Isocaloric Diet) might contain 1 g/lb (~2 g/kg) of carbohydrate or slightly more. Some recommend lots of carbs, some recommend medium amounts, some recommend almost none. Who’s right? Because rather than giving some single carbohydrate recommendation (that can’t possibly take into account all possible situations), I look at the individual and their needs to decide how many carbohydrates should be consumed daily. Which is what I’m going to look at in detail in this article. The punchline, of course is that I’ll end up concluding that how many carbohydrates someone needs (or should consume) daily depends on the same factors that affect other nutrient recommendations: goals, preferences, types and amounts of activity, and our old friend, genetic variation. By the end of the discussion, I’ll have set both minimum and maximum intake values depending on different conditions that might crop up. Let’s start with minimum amounts. Are Carbohydrates Essential? Despite oft- heard claims to the contrary, there is no actual physiological requirement for dietary carbohydrate. Even the RDA handbook acknowledges this, right before recommending that a prudent diet should contain a lot of carbohydrates. To understand why carbs aren’t essential, I need to discuss the concept of an essential nutrient briefly. And, in brief, an essential nutrient is defined as: Any nutrient that is required for survival. Can’t be made by the body. Quoting from my own Rapid Fat Loss Handbook: The second criterion is the reason that dietary carbohydrate is not an essential nutrient: the body is able to make as much glucose as the brain and the few other tissues need on a day- to- day basis from other sources. I should mention that the body is not able to provide sufficient carbohydrate to fuel high intensity exercise such as sprinting or weight training and carbs might be considered essential for individuals who want to do that type of exercise. I’ll come back to exercise later in this article. But from the standpoint of survival, the minimum amount of carbohydrates that are required in a diet is zero grams per day. The body can make what little it needs from other sources. What, you ask, are those other sources? Read on. Where Does the Glucose that the Body Makes Come from? When carbohydrates are restricted completely, the body still has a small requirement for glucose (although this decreases over time) and the body has to find something to make glucose out of. That something is lactate and pyruvate (produced from glucose metabolism), glycerol (from fat metabolism) and some amino acids. It’s the amino acid use that can be problematic since they have to come from somewhere. Now, if no food is being consumed (e. In doing so, the muscle released alanine and glutamine (produced in the muscle from the breakdown of leucine and the branch chained amino acids, so you know) which can be converted to glucose in the liver. This process goes by the unwieldy name of gluconeogenesis which just means the production of new glucose. Protein losses during total starvation are extremely high to start, gradually decreasing as the brain switches over to using ketones for fuel (this reduces the body’s glucose requirements which means less protein has to be broken down to make glucose). Even so, during complete starvation there is always some loss of body protein. Over long periods of time, this goes from harmful (because function is compromised from muscle loss) to downright fatal. Especially as folks get extremely lean and body protein breakdown increases. In this context, an under- appreciated fact of liver and protein metabolism (but discussed in detail in The Protein Book) is that over half of all ingested amino acids are broken down in the liver in the first place. A good portion of those can be used to make glucose and this is especially true when carbohydrates are restricted. Switching from starvation to dieting, this is fundamentally a big part of why protein requirements go up when folks are dieting, more of the ingested protein is being used in the liver to make glucose, meaning that more total protein has to be ingested to make sure there is sufficient amounts to support things like protein synthesis in skeletal muscle. I don’t want to discuss this in detail here (since this article is about carbohydrates) but the topic is covered to some degree in nearly all of my books. My original Ketogenic Diet had a thorough examination of protein sparing on a diet and, of course The Protein Book discusses how protein requirements change during dieting in detail. Basically, in the context of dieting, dieters can either jack up dietary protein to cover the increased carbohydrate requirements of dieting or simply eat slightly more carbohydrates to provide them directly. Both have the same end- result. But What About Ketosis? Since I’m going to use the term in just a second, I need to define what it means. When fatty acid burning is ramped up to high levels (as when carbohydrates are restricted), the body starts producing ketone bodies in the liver. As noted above, many tissues in the body can use ketones for fuel, basically they are an alternative energy source to glucose when it’s not available. When ketones build up in the bloodstream beyond a certain point, a condition called ketosis is said to develop. In contrast to the diabetic ketoacidosis (which occurs in poorly treated Type I diabetics), dietary ketosis is not dangerous and is an adaptation by the body to total starvation. Many diets such as The Atkins Diet and other very low- carbohydrate diets are based around establishing ketosis for various reasons which are beyond the scope of this article. I only bring this up as most ketogenic diets set a carbohydrate intake level of roughly 3. I’ve never found support for that specific value. I bring this up in the context of this article as many people start such diets with the specific goal of developing ketosis (again, for a variety of reasons). Since many books give the 3. However, strictly speaking, any diet with less than 1. I’d note that many ketogenic dieters use Ketostix to track ketosis, small sticks that measure urinary ketone levels. These are misleading for a number of reasons, not the least of which is that while ketosis (as defined by blood concentrations of ketones) may develop, urinary ketones don’t always show up, especially as carbs are raised to nearer the 1. In any case, an intake of 1. I’d note again that, within the context of The Rapid Fat Loss Handbook approach, carbs are limited to essentially trace amounts; however protein (which makes up the majority of the diet) is set high enough to limit muscle loss. However, not everyone functions well in ketosis. They get brain fuzzed, lethargic and just generally feel awful. Even with weeks of being on a ketogenic diet, they never seem to adapt completely. That’s not a good recipe for long- term adherence to a diet or healthy functioning or training. Tangentially, I’d note that this seems to be related to inherent levels of insulin sensitivity. Individuals with good insulin sensitivity, who typically run well on carbohydrates, tend to not do well on low- carbohydrate diets. In contrast, individuals with insulin resistance often do far better reducing carbohydrates and that often means going to ketogenic levels. Finally, some people seem to have the metabolic flexibility to do well with either diet. I address this issue in more detail in article Insulin Sensitivity and Fat Loss. I was recently inspired by Holly to try out the whole green smoothie thing. I love vegetables even though I probably don't eat them as often as I should. I also had never tried making a smoothie with greens before, so I wanted to try it out- for fun and health. Good news- green smoothies are awesome! Since this was my first encounter with the whole thing I started small with a five day challenge. If you want to join in the fun you can! The rules are simple: make a smoothie everyday for five days that includes two big handfuls of greens (spinach, kale, whatever you like!). Here are my creations. Day 1: I made a smoothie of 2 cups blueberries, 1/2 a banana, 2 big handfuls of spinach and 1 cup of water. This smoothie was delicious and I was surprised to find that I couldn't taste the spinach at all. This made a little more than a full glass so I used the extra smoothie batter to make Popsicles for my 2 year- old niece. I saw her eat two in a row one day, little did she know she was eating a little spinach too. I'm a very sneaky aunt! Day 2: I made a smoothie of 2 apples (one gala and one granny smith), 2 big handfuls of spinach, 1 cup water and 1/2 cup crushed ice. This one was much more grassy in taste. It wasn't bad, but this was my least favorite. I did like the tart taste that the granny smith apple added to it. Day 3: I made a smoothie of 1 cup raspberries, 1/3 cup coconut flakes, 2 big handfuls of spinach and 1 cup water. This was one of my favorites as I love the combination of raspberries and coconut. It was almost dessert like- it was so good! Day 4: I made a smoothie of 1 1/2 cups sliced peaches, 2 big handfuls of spinach, 1 tablespoon honey, 1/4 cup raw oats and 1 cup water. I have seen folks include oats in smoothies before and I wanted to see what it was like- it's good! This smoothie really made me feel full and the addition of a little honey was a sweet treat. Day 5: I made a smoothie of 1 cup fresh pineapple chunks, 1/2 a banana, 2 big handfuls of spinach and 2 cups water. This was probably my favorite smoothie from the whole week- the pineapple made it super refreshing! All berries and the peaches were frozen and slightly thawed before use. Now I’m going to show you how to design a total body program with two specific goals in mind: muscle growth or maximal strength gain. I don’t know any natural guy who thinks he’s too big and strong. Before I get to that, let me quickly touch on one reason why there’s so much controversy surrounding the body part split vs. That’s why every guy who’s looking to build muscle wants to know how Dorian Yates, Ronnie Coleman, or Jay Cutler trains. That’s exactly what I wanted to know back in my teens. And many bodybuilders with massive amounts of muscle follow some type of body part split. Yet, I’m telling you that a full body training program is the best way to build muscle. Why the discrepancy? First, and most obvious, is the fact that every top bodybuilder uses huge amounts of steroids and is a genetic freak. These guys can build muscle on virtually any type of program – but that’s not really important. What’s important to remember is that a bodybuilder is near his genetic limit of muscle growth (even with boatloads of steroids in the equation), so to gain muscle he has to go through extreme levels of training to add an extra 8- 1. If a pro bodybuilder wants to add a half- inch to his 1. By default, a bodybuilder will follow a body part split because a full body workout simply isn’t possible when you need that much volume and intensity. So for the other 9. Full Body for Strength. When strength is the goal you must lift heavy. I prefer three reps per set with the heaviest load you can handle. The overall volume of the workout must be kept low so your body can recover within 4. For rest, I recommend following a circuit style of training because by the time you repeat an exercise you’ve had a few minutes of rest. One big misconception about rest periods is that they must be passive. To get three minutes of rest between sets of deadlifts you shouldn’t just sit around for three minutes because it’s a waste of time. Furthermore, sitting down for minutes at a time doesn’t help. You could be training upper body movements during that time without any negative impact on your recovery between sets of deadlifts. Here’s a sample workout for strength. Load: 3. RM for all sets. You can adjust the weight up or down with each round, the weight doesn’t have to be static. It should be the heaviest load you can handle for 3 reps. A Upper body pull for 3 reps. Rest 4. 5 seconds. C twice more (3 rounds total)Two or three exercises per workout works well for maximal strength training. Full Body for Muscle Growth. In order to gain muscle fast, you should lift as heavy as possible. However, hypertrophy requires more volume per workout than pure strength does. Since you can’t lift super heavy with a high volume the relationship between intensity (load) and volume must be like Goldilock’s porridge: just right. I’ve found that a volume of around 2. The rest periods can be a little less than for maximal strength, however, it’s still ideal to get as much rest between exercises as possible. This is why, once again, I favor a circuit. Here are three examples that all follow the rules I just mentioned, but each takes a slightly different path to the finish line. Use whichever version best suits your available time. Example #1. It’s a very hard diet to keep up with and I would only advise it for very advanced people with at least 2 years of experience with following strict meal plans. When comparing lean gains with carb cycling it’s like another planet, so for most of you guys you’d want to keep reading this and you check out carb cycling later. Basically if you are after the results they are the same. Difference is that leangains is a more sustainable system when aiming for long term. Instead of cycling 3 different days low, moderate and high carb you cycle 2 days your workout days and your off days. All though some of carb cycling lovers might argue here that for some workout days you don’t need the same amount of calories (arms vs. On typical work days I wake up at 7 AM and go to sleep at 2. You can sometimes push it to 1. Sometimes I also end up eating at 2. OK as long as you follow the routine. You might be wondering how I don’t get hungry in the morning and I also thought that would be a problem but really it’s not, it’s just what you are used to. I wake up have my green tea and drink water till 1. I’ve felt hungrier when I had my breakfast as soon as I woke up. Outside of this eating window you shouldn’t consume any calories. Things that are allowed: green tea (without sugar), water, coffee (without sugar), calorie free sweeteners and sugar free gum. Diet soda (0 calories) is acceptable too but you should avoid that in general for numerous health issues caused by artificial sweeteners and additives. How many meals should you eat? Personally I prefer to have 3 meals, my workout is usually around 1. I like to have my second meal around 1. I feel like my workout is a lot better on full stomach (2h after a meal). Basically you can have as many meals as you want as long as you eat them inside the 8h window and that you fit your daily calorie intake goal. Some eat 2 some do 4 meals, I prefer 3 and I have good results and to be honest it seems the most logical to eat breakfast, before and after workout. What about calorie intake? Calories are all that matters, that’s the single most important thing you should know about all diets. Knowing how many calories you eat and your calorie goal is essential to reaching or maintaining your physique. There is no way around this, if you don’t count calories start doing it. The sooner you start the better. Easiest way to find out your calorie numbers is by using a calculator to get a rough estimation of the intake and then after you set a calorie goal and eat food to match it you measure yourself every Monday morning after toilet on empty stomach on a weight scale (has to be the same scale) and see if the weight is going up or down or staying the same. I suggest you try to find out your maintenance level first and then adjust it to fit your goal, so take 3 weeks to find out your maintenance and then you have a great base to start gaining muscle or cutting fat. As far as leangains rules, you want to consume at 5. So my last meal is the biggest on workout days. On rest days my biggest meal is breakfast where I also aim to consume 5. For every meal plan after you set your calories you need to split those calories into macro nutrients. I keep my protein high around 2. Difference with lean gains and some other diet is that you want to consume most of your carb calories after exercise and keep the protein high in all meals so for example my last meal + protein shake have 1. If you are still worried about that you can always throw in a multivitamin and mineral supplement to cover everything. Supplements and Leangains. As far as supplements I’m not a big fan of throwing away loads of money on them. In my opinion supplements are a nice addition if you have extra cash but most of you don’t need them and won’t feel any difference. If you are cutting with a very large calorie deficit vitamin and minerals supplements are great but I don’t recommend you do that in the first places so let’s get back to lean gains. Supplements I use are whey protein, minerals (calcium, zinc and magnesium) and fish oil.– Whey protein isolate is there for practical reasons, it makes my life a lot easier as I don’t have time to eat 2. If I had the spare time to prepare solid meals and chew I wouldn’t drink whey.– The 3 minerals (calcium, zinc and magnesium) are something worth investing in my opinion, with very heavy training and no red meat I rely on these to make sure I’m not missing out on anything.– Omega 3 Fish oil is essential for good health. This is a supplement that most people can benefit from, if you don’t eat omega 3 rich fish every day get fish oil in pill form. Your goal should be to intake a minimum of 2 grams of EPA + DHA, this amount will be enough to get all the benefits. Benefits of Leangains and my experience with Intermittent Fasting. The biggest benefits I can think of is definitely more free time, I can’t imagine going back to 6- 7 meals. I can’t put it to words how liberating it feels to switch from 7 to 3 meals. With 3 meals I’m more productive and it’s much more practical if you have other tasks in life except eating. You guys probably wonder by now what’s the difference between leangains and the typical average American diet with 2- 3 meals. The biggest problem is that the average Joe has no idea how many calories he needs or how many calories he consumes. Also you probably noticed people always have snacks (they don’t have control over that) and these snacks are constantly spiking insulin which prevents all the benefits of Intermittent fasting like prolonged fat burning. Also the typical American junk food diet has very bad food choices which don’t even cover the basic protein intake, has too much sodium, lacks vegetables and fiber. Problem with many meals is that after each meal you get an insulin spike which shortly after results in a sugar drop that causes bad mood. After 2 months of following lean gains I haven’t noticed any difference in my physique after switching to 3 meals, my calories and foods are same as before and it’s only logical to assume that meal frequency doesn’t play any role in body composition. It’s all calories in and out. Right now my main focus is building some lean muscle mass so I’m doing 1. I keep maintenance calories. The meal frequency and style is sustainable long term and for big family events or some celebrations where I have to “cheat“ the only thing I have to do is create a calorie buffer. For example I’m skipping meal 2 and having all those calories in meal 3. This works perfect and it’s much easier to manage a social life as your meals are mostly at the same time as everyone else. It’s funny how when I first started this everyone was shocked when I didn’t turn down pizza or cake like I used to. I was a big believer in clean diets with no cheat meals and yes it works, the results are great but now I’m testing if food choice does matter at all. Below is a short synopsis of what you should consider when picking which variation of keto dieting to use: SKD—This is best suited to individuals who are generally sedentary and find that their workout performance is not hindered when carbohydrates have been greatly restricted. This is also a good option for people who don’t train very intensely and/or are highly insulin resistant. TKD—If you’re someone who trains intensely several times per week and finds that your performance is worsened by chronic low- carbohydrate dieting, it is wise to consider implementing short carbohydrate feedings before and possibly after training. This is also a good option for people who are advanced trainees who can benefit from the carbohydrate intake but don’t do well with large carbohydrate re- feeds. CKD—This is generally considered the “most advanced” form of keto dieting since it will take some trial an error on the users part to optimize the time between their carbohydrate re- feeds and the amount of carbohydrates they eat on re- feed days. If you’re an advanced trainee who exercises intensely throughout the week and still finds performance to be lacking on SKD and TKD, then consider trying CKD and seeing if that helps bring your performance back up to speed. This will give you your baseline SKD nutrient intake. CKD and TKD users will still use their SKD calculations but there are a few adjustments to be made that I will touch on below. Most strength building workouts are very similar and nature, and comprised of a core group of several lifts. These lifts are all variations of the 7 primary natural movements. It’s not uncommon for novice (beginning) lifters to fall into the trap of looking for a magic strength building workout or training system. Here’s what you need to remember: there is no magic system. A posterior chain exercise works nearly every muscle in the back of the body, from head to toe, including the back, glutes, hips, hamstrings and more. Squats and deadlifts are considered the king of all strength building movements. Overhead and flat bench pressing are push movements. Pushing exercises work (to varying degrees) the shoulders, chest, back and arms. A properly structured strength building approach will achieve to strike some semblance of balance between flat bench and overhead pressing so that shoulder girdle health can be maintained. Do I Need a Belt? Is a lifting belt needed? This is a popular, and often heated debate. While there are valid points on both sides of the argument, most experienced lifters choose to perform heavy work with the use of a lifting belt. Here are some pros and cons to wearing a lifting belt: Pro - A lifting belt can help support your spine. Pro - A lifting belt allows many experienced strength athletes to squat and deadlift more weight, maximizing training sessions. Pro - A lifting belt can provide confidence. Con – A lifting belt can cause slight changes to your lifting form. When first using a belt, don’t rush into using it with heavy weight. Work on your form with a belt using lighter weight first. Con – A lifting belt that is cinched too tightly may restrict blood flow and/or cause change sin blood pressure. The Role of the Central Nervous System. While it is the role of muscle tissue to move or lift heavy weight, the central nervous system (CNS) also plays a vital role in the process. The CNS acts in many ways like a power source – as it is awakened you will start to recruit more and more muscle fibers into play. This is one of the reasons why a proper warmup protocol is required before heavy training. If you attempt to lift a heavy weight before “waking up the CNS”, you will be trying to move this iron using fewer muscle fibers. Optimal Protein Intake for Bodybuilders. Protein. It’s every bodybuilder’s favorite macronutrient and for good reason. Protein is extremely essential, super satiating and amazingly anabolic. Strangely, very few people think it’s a bit too accidental that the optimal amount of protein your body can assimilate in a day is exactly 1g/lb. Of course, I know you read my articles for their scientific merit, so let’s look at the literature on the effects of daily protein intake to find out if 1g/lb really is the optimal amount of protein intake for maximum muscle gains. Studies on the optimal protein intake. All values in the bullet point list below are expressed as grams of protein per pound of body weight per day. All of these studies controlled for energy intake, either based on individual requirements or by setting energy intake to be equal in all experimental conditions, so that only the proportion of protein in the diet varied between groups. If the studies were based on unreliable methods such as nitrogen balance, a marker of lean body mass changes, I only included them if they controlled for sweating and dietary adaptation periods. Secondly, the more advanced you are, the less protein synthesis increases after training. As you become more muscular and you get closer to your genetic limit, less muscle is built after training. This is very intuitive. The slower you can build muscle, the less protein is needed for optimal growth. It wouldn’t make any sense if the body needed more protein to build less muscle, especially considering that the body becomes more efficient at metabolizing protein. But what about when cutting? A final objection that is often heard is that these values may be true during bulking or maintenance periods, but cutting requires more protein to maintain muscle mass. The researchers took a group of endurance trained subjects and had them consume either 0. They also added a thousand calories worth of training on top of their regular exercise. As such, there is simply no empirically substantiated reason to think we need more than 0. If anything, you could reason the body should be able to use more protein during bulking periods, because more muscle is being built and a lot of other nutrients are ingested that may enable more protein to be used.
